Creatine Before or After a Workout: What the Evidence Says

This is one of the most searched questions about creatine and one of the least consequential. There is a real answer, the answer leans one way, and the size of the lean matters more than its direction.

Who this page is for

Healthy adults who train. If you have kidney or liver problems, are pregnant or breastfeeding, take prescription medication, or are under eighteen, this is a question for a doctor or a pharmacist rather than for a page. Creatine is not a neutral substance for everyone, and none of what follows is written with those situations in mind.

What the studies found

A small number of trials compared taking creatine before training with taking it after, in people following the same programme. The results lean towards after: a 2013 trial saw slightly better outcomes for muscle and strength in the group taking it post-training.

The lean is consistent enough to mention and thin enough to be careful with. The studies are few, the groups are small, and the differences they report are modest. This is not a settled finding on the level of “creatine works”, which rests on a far larger body of work. A 2021 trial that compared the two within the same people found no difference at all.

Why after might edge it

The usual explanation is blood flow and nutrient uptake: after training, muscle is more receptive to what arrives, and creatine arriving alongside a post-training meal may be taken up a little more readily.

That is a plausible mechanism rather than a demonstrated one. Worth knowing as the reasoning behind the recommendation, and worth not treating as an established chain of cause and effect.

How much this should change what you do

Almost nothing, unless you are already doing everything else. Put the gaps side by side:

If after training fits your day, take it after. If before is when you will remember, take it before, and know you are giving up very little. On rest days there is no before or after, so take it whenever is easiest. That it does not matter on rest days is itself a hint about how much the timing matters.

People asking about timing are usually asking whether they are leaving something on the table. The table is mostly set by consistency, dose and how long you have been taking it. Timing is the last few percent, and it gets written about most because it is the part where there is still something to argue about.

The small body of evidence leans towards after, and the difference is modest. Either is far better than an inconsistent habit.

How much better is after?

Not much, and the studies are few and small. Treat it as a tiebreaker when both options are equally convenient, not as a reason to rearrange your day.

What about on rest days?

There is no before or after, so take it whenever suits. That it does not matter on rest days is a good indication of how much it matters on training days.

Should I take it with my protein shake?

That is a reasonable way to remember it, and taking it with food, especially with carbohydrate, helps uptake. The shake is a convenience, not a requirement.
